After the age of 40, bone density begins to decline naturally, joint cartilage wears thin, and the risk of conditions like osteoporosis and osteoarthritis rises significantly. For many Indians, joint pain is dismissed as a normal part of ageing and treated only with painkillers — masking symptoms while the underlying condition progresses. The truth is that much of age-related bone and joint deterioration is preventable or manageable with the right nutrition, exercise, medical care and lifestyle adjustments. This article offers a practical roadmap for keeping your bones strong and joints flexible well into your later years.

Understanding bones, joints and common disorders

Bones are living tissue, constantly breaking down and rebuilding through a process called remodelling. Up to about age 30, bone formation outpaces breakdown, reaching peak bone mass. After that, breakdown gradually exceeds formation, leading to slow bone loss. How much bone you built in your youth, and how fast you lose it afterward, determines your risk of osteoporosis — a condition where bones become brittle and fracture easily.

Joints are where two bones meet, cushioned by cartilage and lubricated by synovial fluid. Osteoarthritis, the most common joint disorder, occurs when cartilage wears away, causing pain, stiffness and reduced movement. Rheumatoid arthritis is an autoimmune condition where the immune system attacks joint lining. Both are more common after 40 but can affect younger people too, especially those with injuries, obesity or family history.

Nutrition for strong bones and joints

Calcium and vitamin D are the cornerstones of bone health. Adults need approximately 1,000–1,200 mg of calcium daily, which can be obtained from milk, curd, paneer, cheese, green leafy vegetables, sesame seeds, ragi and fortified foods. Vitamin D is essential for calcium absorption — without adequate vitamin D, calcium cannot be effectively utilised. Sunlight exposure, fortified foods, fatty fish and supplements help maintain optimal levels.

Protein is equally important because bone matrix is largely protein. Include dals, legumes, eggs, fish, chicken and dairy in your diet. Vitamin K from green vegetables supports bone mineralisation. Omega-3 fatty acids from fish, walnuts and flaxseeds have anti-inflammatory properties that benefit joints. Avoid excessive salt, caffeine and carbonated drinks, which can increase calcium excretion through urine.

Regular exercise is one of the most effective ways to maintain bone density and joint function. Weight-bearing exercises like walking, jogging, dancing and stair climbing stimulate bone formation. Resistance training with weights or resistance bands strengthens the muscles that support joints, reducing stress on cartilage. Even simple bodyweight exercises like squats, lunges and calf raises provide significant benefit when done consistently.

Flexibility exercises including yoga, tai chi and stretching improve range of motion and reduce stiffness. Low-impact options like swimming and cycling are excellent for people who already have joint pain, as they strengthen muscles without stressing weight-bearing joints. The key is to start gradually, warm up properly, and avoid high-impact activities if you already have significant arthritis. Consistency matters more than intensity.

Maintaining a healthy weight

Every extra kilogram of body weight adds approximately four kilograms of pressure on your knees when walking, and even more when climbing stairs or running. For someone 10 kg overweight, that is an additional 40 kg of force on each knee with every step. Over years, this accelerates cartilage wear and significantly increases osteoarthritis risk. Weight loss is one of the most effective interventions for reducing joint pain and slowing arthritis progression.

Even modest weight loss of 5–10% of body weight can dramatically improve joint symptoms and function. Combine calorie reduction with increased physical activity for sustainable results. Avoid crash diets, which can lead to muscle loss and nutritional deficiencies that actually worsen bone health. A balanced, nutrient-dense approach supported by your doctor or dietician is the path to lasting joint protection.
